Chances are your sleep sucks. Here's how to fix it...

Either turn off the TV and get off your phone 1-2 hours before bed or invest in some blue light blocking lenses. Blue light wreaks havoc on your circadian rhythm and steals away quality hours of sleep.

Get your room as dark as possible. Blackout curtains are a game changer when it comes to blocking outside light and keeping your room as dark as a cave.

Speaking of cave, get the room cold. If it's too hot, you're gonna sleep like ass. Your core temp needs to drop in order to initiate sleep, and keeping the room cold facilitates it.

If you have trouble falling asleep, try taking magnesium before bed. Chances are you're deficient in it anyway, so might as well try it. Start slow and work your way up to full doses. There's a brand called Calm that I love.

Totally body sweat storm - arms, legs, and cardio. Each circuit —> 7 minute work, 30 sec rest. X2 rounds of each circuit:

CIRCUIT 1
-30 jumping jacks
-plank rows -high knees
-step ups

CIRCUIT 2
-squat jumps
-jackknifes
-butt kickers
-lateral step ups

Total time = 30 minutes of WORK

    It was 92 degrees outside when I filmed this. I filmed 4 full workouts in the same day. You can literally see me getting darker as the video goes 
Admittedly I’ve gotten away from my football/sports background which the foundation of my physique is based on. I’m getting back into my football training and you’ll see my physique go to an entire different level. I want to share that with you all and help you get to a different level as well. If you have access to a local high school football field, this workout will be perfect for you! If not, any open field or space will do. There’s something the sun does to the central nervous system that you can’t replicate indoors at a gym. Not to mention the beautiful Vitamin D️. Get outside, switch up your training, include sprints and that good old fashioned hard work, and before you know it, you’ll have the best physique of your life. No steroids or gym needed!! The workout: 
150 Jump Ropes 
10 Regular Pushups 
10 1 1/2 Pushups
10 Close Grip Pushups
10 Pulse Pushups 
10 Alternating Push-Ups 
Sprint 5 yards, do 5 pushups. Do this for the length of a football field, or 100 yards, or 20 times. 
This is an advanced level, so feel free to scale the reps back. If you can only do 1-2 reps of each push-up in the circuit, that’s totally fine. If you need to go down to the knees at any point, that’s totally fine too. If you can only run 50 yards and do 1 push-up every line, that’s great. Adjust it to fit your needs, and you will get better and can add more as you go. The key is to just get it done.

If you're looking to build those beach muscles, these are your bread and butter.
-
The horizontal presses are predominantly for chest, but also work shoulders and triceps. These are your bench press, incline bench press, dumbbell presses, etc. They should make up the bulk of your chest work.
-
Vertical presses are mainly for shoulder development, but also work triceps and a little upper chest. These are your OHP, push press, military press, dumbbell shoulder press, etc. These should make up the bulk of your shoulder work to pack on mass.

Vertical pulls work the lats and back width. Pull ups, chin ups, lat pulldown variations, ect fall into this category.

Horizontal pulls work for back thickness. Barbell rows, pendlay rows, dumbbell rows, cable rows, etc are all great options to give you that 3D look and build the traps and rhomboids up.

These type of movements are the ones you want to progressively overload to get the most muscle for your time. Go heavy, go often.

    The whole city shut down for the @stlouisbluesStanley Cup parade but I can’t ever miss a Saturday...wake n grind @trufusion_stlTRX bright and early (for me on a Saturday!)

    Upper body finisher I did the other day!!

- 20 KB squat to high row
- 20 squats with med ball toss

    BEST EVER RAWNOLA RECIPE️

I absolutely LOVE granola, i’ve honestly never met one I didn’t like! It’s the perfect topping for yogurt, smoothie bowls, fruit, and so much more!! I wanted to make a recipe that’s super QUICK, SIMPLE and uses only 6 INGREDIENTS It seriously only takes 3 minutes to make!
Plus this is completely raw so no baking or cooling time required!!
RECIPE
In a food processor add:
1/4 cup cashews
1/4 cup walnuts
1/4 cup shredded coconut
2 gooey medjool dates
1/2 tsp vanilla extract
2 tbsp nut butter (i used peanut)
Pulse everything together until it’s as chunky or as fine as you like!!
If you want it to be stickier, just add 2 tbsp maple syrup You can also press it into bars if you do!
That’s it! Enjoy anytime you need a quick topping Here it have it with some strawberries, mango and dehydrated banana!🥭

You’ve got to look ahead just enough to plan your next moves and you’ve also gotta keep strong through the grip you’ve got in the present.     I was dreading this 5k race all week long. The heat wave, no prior running training, intense climbing workouts - nothing promised a happy ending. Still didn't want to skip this experience - running in the crowd of like-minded people is a unique experience and makes me emocional in a very weird way. My goal was to run it in 30 minutes, with a water bottle in my hands - listening to my body and not overdoing anything. Official time - 26:02! Super happy although I did hate the last kilometer a bit too much ‍️‍️‍️

First  make sure how often you want to train.⁣⁣⁣
After this you are able to split your training. ⁣⁣⁣
I would recommend to train each muscle at least 2 times a week. ⁣⁣⁣

Depending on your training level you need a certain amount of volume, normally it should be around 10-20 sets per muscle group per week. For muscle growth: 2/3 of your overall volume should be in the 6-12 rep range and 1/3 in the 1-6 or 12-20.⁣⁣⁣

 CHEST: I would recommend to do one incline movement each workout to recruit your upper chest fibers even more.⁣⁣⁣

 BACK: The back muscle fibers are very complex, so make sure you hit it from different angles.⁣⁣⁣

SHOULDERS: Especially the lateral head is able to recover a lot of volume, so if you are doing only three sets of laterals two times a week, don’t wonder why your delts aren’t growing. Just increase the sets, to make this work!⁣⁣⁣

 ARMS: To hit the long head of the tricep, make sure to include overhead movements like the overhead tricep extension.⁣⁣⁣

 LEGS: Train knee flexion (lying/seated leg curl) and hip extension (stiff leg deadlift/ romanian deadlift), through this your are activating all muscles of the hamstring.⁣⁣⁣

 CALVES: If you are in a rush, do standing calf raises only - the calf muscles are perfectly activated here. But if not, feel free to do both.⁣⁣⁣

The side lunge is an effective way to work the muscles of your lower body and can be performed using a barbell, dumbbells or as a bodyweight exercise. -
Side lunges are a useful exercise for sports players as they involve a side-to-side action not normally associated with forward or backward lunges. Side-to-side movements are a big part of non-linear sports like basketball, tennis, baseball and football. Include side lunges in your workout to complement more traditional leg exercises such as squats and regular lunges.

When it comes to building movement specific strength, control, and muscular hypertrophy, both movements can provide benefits to a lifter. With that said, I personally find that the slightly less range of motion in the side lunge while maintaining a rigid spine allows for greater loading and muscular control

️Make sure you’re sitting down and back, like in a basic squat rather than hinging at the hips. Also, plant your foot firmly on the ground at full extension, and keep your toes pointed forward throughout the whole move.

In this example, we have 2 breakfasts; one is cloned to ‘clean eating’ instagram royalty, whilst the other is rendered as an episode of insurmountable shame. The former mirrors a wellness blogger’s sensationalized documentation of a nutrient dense meal. The latter fails to be recognized a legitimate meal at all. -

Naturally, given that some wellness bloggers have outstanding physiques. Followers will attempt replicate all facets of their idol’s life, including what they eat - or what they tell you they eat anyway...

But then... when little progress is made and the follower constantly looks at said blogger’s candid 15% body fat photos, they become demotivated. Followers can not fathom why, despite following all advice, they do not look like their idol. It’s probably because the wellness blogger (despite practicing it themselves) has not educated their followers on basic energy balance - instead focusing entirely on the benefits of elevated nutrient consumption.

Energy balance is the only nutritional strand which directly defines body composition. Therefore, notwithstanding the importance of overall nutritional vigilance, make sure you at least include it in your thoughts.

    Hey there, here's a fun Stress-Busting workout! Sometimes hitting and kicking a heavy bag feels really good🤣🤣🤣 and it definitely releases endorphins that relax us 🤗

Do each of the exercises for 30 seconds:
- Jump Rope
- Side to side Combination Punches
- Side Kicks 
Try to complete 3-4 rounds. 
If you can only do one round today and/or you need to do 15 seconds per side on the punches & kicks that's great too. As always keep yourself safe; challenge yourself and do the absolute best that you can!

1) I fixed my hip pain. I started stretching my hips with internal/external rotation exercises. AND I found out that my hip doesn’t hurt if I place my left foot 2 inches more in front of me than my right foot. Probably due to leg length discrepancy and hip flexibility. If your feet lined up hurts, try something else.
2) Got stronger glutes and strong glute muscle activation. I did more hip thrusters, all sorts of lunges, and step ups.
3) Kept doing squats week after week. 1 time a week, but used all those exercises above to help strengthen the squat!

Yesterday on my story I posted my client using the rear leg elevated bench and I got a lot of responses asking “How can I make those more comfortable if I don’t have that bench in my gym”- so here ya go!

At one gym, I have that bench and I use it there. At my other gym, I don’t! So I use the leg extension machine. About 80% of the time I superset leg extensions // rear leg elevated at this gym just for this reason.

You can do this with a bar, dumbbells, kettlebell, or bodyweight!
..
Now before I go and piss off a ton of people who want to use the leg extension....BE COURTEOUS in a busy environment !! This is a popular machine and if you take forever on it doing these, people will roll their eyes and tell you to use a bench. So... don’t waste time. Get to work. Do leg extensions too, so you’re at least using it as it should be used.

 TIP:  knee above your shoe laces. Sit back into your heel. This will help activate the glutes and avoid knee pain if you have knee sensitivity.
