Monday. The hard work starts again. Good start to the week with plenty of training going down today. This complex was from the evenings @british_army_warrior_fitness session. The team just keeps on growing and it’s great to see. Plenty of bods and plenty of weight being thrown about. Love it. 
________________

Got a great sweat on during the complex and then we went into 21-15-9 of squat cleans (50kg) wall balls (12kg) + 500/600m run in between each round and at the end.  Great little finisher. Overall a brilliant session. @bluntforceprogramming

    Felt great going into leg day today, starting to slowly get in the groove again 🤙
Hit paused squats for the first time today, loved how tight everything felt in the hole. Felt the the stabilization I’ve been lacking in my squats the past few months. Excited to continue working pauses in the future and having a well controlled squat. 
Followed squats with RDL’s, and quad-focused leg press for some bloodflow. 
Definitely fried my legs today, I’m hoping to recover well this time 
Leg Day:
Paused Squats: 315x4x4 
RDL’s: 3x8 
Control the eccentric portion and you’ll get a crazy hamstring stretch at the bottom. Lock your legs as best you can and hinge at the hips, don’t let the bar sit on the ground (keep tension on your hammies). Also works your grip a decent amount if you go double overhand. I guarantee you’ll be sore. 
Quad-focused leg press: 3x12 
Keep a fairly narrow stance on the lower portion of the platform. Might have ROM issues if your ankle mobility isn’t there. -

I was so excited to deadlift on Saturday, I decided to get coffee before hand (I try not to drink a lot of coffee). My sister found the coffee order on #Pinterest (it tastes just like Dunkin’ iced coffee and apparently it’s only 60 calories ‍️). It was so good but it probably wasn’t the best decision right before my workout. 🤷‍️ #YouLiveAndYouLearn

    Cuando empiezas a practicarlo y si no sigues una muy buena programación, es normal que sientas que aunque mejoras en muchas facetas físicas, hay una en la que no ves esos avances. Y es que el CrossFit y la resistencia en ocasiones no van de la mano.

La fórmula pura de este entrenamiento (alta intensidad y variedad con WODs habitualmente cortos) hace que esa energía sea para periodos de tiempo cortos. Y esto puede llegar a imposibilitar tu participación en deportes que exijan una fuerza más continuada en el tiempo. Tales como la carrera, bicicleta o natación, por ejemplo.

Pero como decía al principio, si detrás de tus entrenamientos hay una buena planificación nada debes de temer. Porque aunque a todos nos encanta agarrar peso (cuanto más mejor) y levantarlo o lanzarlo (a la mayor distancia posible) el mayor número de veces o lo más rápido posible, no estamos programando bien. Podemos adoptar el dicho “vísteme despacio que tengo prisa”, porque en este caso, deberás olvidarte de trabajar al límite.

Pero, ¿por qué voy a querer mejorar mi resistencia “de larga duración” si yo solo hago CrossFit  y ni corro carreras ni cosas por el estilo? La primera respuesta que deberías darte es porque has de estar preparado para todo incluso para eso. Pero hay otra que quizás te convenza mejor, y es que también estarías enseñando a tu cuerpo a recuperar antes y a eliminar el temido lactato con mayor rapidez. ¿O creías que los atletas profesionales que aguantan varios WODs seguidos y parecen no cansarse consiguen esos resultados haciendo snatch y saltos al cajón al fallo? .

Gonna be a hypocrite and talk about sleep for a bit. I love sleep but sleep doesn’t seem to love me at times.

When we think of muscle gain or fat loss we primarily think of calories and exercise, and rightly so. But an area of our lives, ideally 1/3rd of our lives belongs to sleep. It is safe to say a lot of us do not prioritize sleep as an important factor not just for fat loss or muscle growth but for our overall health in general. We tend to get away with it it seems but scientifically speaking we aren’t getting away with it at all and we are just making life harder for ourselves essentially.

Each and every person requires sleep for rest and recovery but if you are someone who is active through weight training or sports, sleep could be an even bigger requirement.

There is a nice amount of literature to suggest that lack of sleep or insufficient sleep for ones expenditure levels does terrible things not only for our overall health but also for weight gain and obesity risk. We pretty much know energy balance is the primary influence regarding ones body composition but sleep deprivation can negatively influence this in several ways, thus promoting and contributing to ones weight gain and overall obesity.

Sleep deprivation tends to decrease leptin levels and increase ghrelin levels, which results in an increase in appetite or hunger and a negative effect on calorie partitioning mentions Lyle McDonald in an article he titled Obesity and Physical Inactivity: The Relevance of Reconsidering the Notion of Sedentariness.

A 2014 review by Golem and colleagues stated:
‘’Despite the low energy cost of sleep, population studies have repeatedly shown that a short average duration of sleep is associated with excess body weight…recent research evidence showed that an average nightly sleep of 7-8 h in adults is associated with a lower risk of obesity, type 2 diabetes, coronary heart disease and all-cause mortality.’’

If you take your health seriously or want to be a leaner healthier individual, prioritizing your sleep like you would with your meals and training would be a good recommendation

The progressions and drills you need to get your chin over the bar in 10 minutes a day! Strict pull-ups are more important than kipping pull-ups and should be developed first. 
Having trouble getting your first strict pull-up?

Are you frustrated by lack of pull-up progress even though you’re working hard at the gym?

Pull-ups can seem elusive, frustrating, and out of reach. But with the right guidance, progressions, and consistency, you can gain the strength you need to get your first one.

There are no prerequisites for this program: Anyone can work toward their first pull-up. Be patient in your training...you may even need to repeat this program 1-3 times before getting your strict pull-up. This should be a supplemental program, added on top of your every day training, even if it already consists of any variation of banded pull-ups/kipping pull-ups. .

They say CrossFit is all about community...and guess what, they’re right. These people have become family to me and have changed my life for the better. I love them ALL to pieces. I’m simply overwhelmed by the amount of people who support me on a day to day basis. -
The day was long- 7 different workouts- and it started out a little rocky but I kept it together and rose above the challenges. I eventually forgot about the leaderboard and gave it what my “best self” looks like. Learning how to put your “blinders” on - focusing on your best and not what everyone else is doing- is hard. A little over halfway through the day, about to do a workout that isn’t a strong suit of mine yet, @dbird444 told me to stop worrying about my placement and just focus on what my best looks and feels like because that’s all we can do. Those words stuck with me throughout the rest of the day. I felt confident yesterday, which is a new feeling for me. I struggle with believing in my abilities, but everyday I’m getting better and better at it. I’ve been putting in the work every single day and let me tell you Hard. Work. Pays. ⁉️ Que nous dit la science sur le nombre de séries pour optimisé sa prise de masse (Hypertrophie) ? -
 Une étude a été réalisée sur 37 personnes divisées en 4 groupes : • Un groupe qui ont effectué 5 séries • Un groupe qui ont effectué 10 séries • Un groupe qui ont effectué 15 séries • Un groupe qui ont effectué 20 séries
 Tous les groupes ont travaillés sur leurs 10 RM donc 10 répétitions pendant 24 semaines.

 Les tests ont été effectué sur le developpe couche, le tirage vertical, presse oblique et soulevé de terre jambes tendues. -
 Au bout de 24 semaines, tous les groupes ont montrés une augmentation de leur épaisseurs des muscles mesurés et leur 10RM (surcharge progressive). Cependant les groupes qui ont fait 5 séries et 10 séries ont vu une augmentation de leur 10RM un peu plus importante. -
️ Conclusion 10 séries par semaine sur un gros muscle serait optimal pour la prise de masse et une surcharge progressive plus importante.

️️ Attention, on parle ici du nombre de séries sur 10 répétitions donc ici 100 répétitions sur les pectoraux par semaine.

Pour l'hypertrophie :
• Entre 50 et 120 répétitions par semaine pour l'hypertrophie sur un gros groupe musculaire.
• Entre 30 et 70 répétitions par semaine pour un petit groupe musculaire.

 ATTENTION, il existe plusieurs types d'hypertrophies pour lesquelles, certains paramètres vont varier dans vos séances. ( +/- de séries, +/- de répétitions, +/- de temps récupérations).
